Movement map

The six hip movements that actually matter.

These are the movements you see in squats, hiking, running, sitting, lunging, and basic daily life.

Flexion

Plain English: Knee comes toward your chest.

Real life: Sitting, walking uphill, stepping up, running stride recovery.

Main players: Hip flexors, rectus femoris, core support.

Picture your thigh folding toward your torso.

Extension

Plain English: Thigh moves behind you.

Real life: Walking, hiking uphill, running push-off, standing tall from a lunge.

Main players: Glutes and hamstrings.

Internal rotation

Plain English: Thigh rotates inward.

Real life: Squatting, cutting, turning, controlling knee position.

Main players: Glute med/min fibers, adductors, TFL depending on position.

External rotation

Real life: Deep squat, athletic stance, opening the hip, changing direction.

Main players: Deep rotators, glute max, piriformis region.

Abduction

Main players: Glute medius, glute minimus, TFL.

Adduction

Plain English: Leg moves toward the midline.

Real life: Cutting, skating-style movement, pulling the legs together.

Main players: Adductor group on inner thigh.

My hips feel tight from sitting

The front of the hip is held in a shortened position while the glutes are often underused. The fix is usually not just stretching. You also want to remind the glutes how to help.

  • Hip flexors feel short
  • Glutes may feel sleepy
  • Low back may overarch or compensate
Starter idea: Try hip flexor mobility paired with glute bridges, split squats, or step-ups.

My knees cave in when I squat

The knee often follows what the hip and foot allow. If the thigh bone rotates inward without control, the knee may drift inward too.

Starter idea: Try slow bodyweight squats, lateral band walks, and controlled single-leg work.

My low back gets cranky hiking

If the hip does not extend well, your low back may try to create the motion instead. Uphill hiking exposes this fast.
